Interval Training Is Not Just for Athletes: A Safer Prescription for Cardiovascular Fitness

How Beginners, Active Adults, Cyclists, and Older Adults Can Use Intervals Without Turning Every Workout Into a Sufferfest

Interval training is often marketed as an extreme workout: push as hard as possible, recover briefly, and repeat until you are exhausted.

That may sell workout programs, but it is not how I approach interval training at Health and Exercise Prescriptions®.

An interval is simply a planned change in effort. You work harder for a specific period, reduce the intensity long enough to recover, and then repeat. The harder period might be fast cycling, brisk uphill walking, jogging, swimming, rowing, or increasing the resistance on an elliptical trainer.

You do not have to sprint.

You do not have to jump.

You do not have to collapse on the floor when the workout is over.

The goal is to create enough cardiovascular demand to encourage adaptation without exceeding your current joint tolerance, movement capacity, medical status, or ability to recover.

That is the difference between a random interval workout and an interval prescription.

What the Recent Bicycling Interval Program Gets Right

A new interval-training guide published by Bicycling presents four types of guided cycling workouts: short 30-second efforts, progressive ramp intervals, equal work-to-recovery intervals, and Tabata-style power intervals. The sessions are designed to last approximately 30 minutes or less and can be performed indoors or outdoors.

Those formats can all be useful.

However, the name of the workout matters less than whether the work period, recovery period, resistance, cadence, total volume, and weekly frequency are appropriate for the individual doing it.

A trained cyclist preparing for a race and a 67-year-old returning to exercise after a knee replacement should not receive the same interval prescription—even when both are using stationary bicycles.

Why Interval Training Can Improve Cardiovascular Fitness

During a harder interval, your muscles require more oxygen and energy. Your cardiovascular system responds by increasing heart rate, circulation, ventilation, and oxygen delivery.

Repeated exposure to an appropriate training stimulus can improve the body’s ability to produce energy, tolerate changing workloads, and recover after exertion.

A 2025 meta-analysis involving older adults found that interval training improved peak oxygen consumption, six-minute walking performance, and quality-of-life measures compared with control conditions. The authors emphasized that older adults may benefit most when interval programs are incorporated with professional screening and multidisciplinary support.

A separate systematic review found that high-intensity interval training improved cardiorespiratory fitness in older adults. The researchers reported no serious adverse events requiring hospitalization or medical treatment in the studies that documented adverse outcomes. However, not every included study reported safety data, so interval training should not automatically be considered safe for every person or medical condition.

Research in trained athletes also shows that different interval methods can increase VO₂ max. Importantly, outcomes vary according to the person’s training level, the duration of each interval, the recovery period, and the number of sessions performed. More intensity is not automatically more effective.

The HEP® Approach: Intensity Must Match the Person

At Health and Exercise Prescriptions®, I do not prescribe intensity from a generic age chart alone.

I look at the complete picture:

  • Estimated maximum heart rate

  • Resting heart rate and exercise response

  • Current cardiovascular conditioning

  • Medications and relevant medical history

  • Previous injuries or surgeries

  • Balance and movement control

  • Joint and connective-tissue tolerance

  • Appropriate impact load

  • Exercise experience

  • Recovery between sessions

  • Symptoms during and after activity

Heart rate can be useful, but it is only one piece of information. I may also use perceived exertion, breathing response, the talk test, movement quality, power output, pace, and the person’s recovery pattern.

The correct interval intensity is not simply the highest number someone can tolerate.

It is the intensity that creates a useful training signal while allowing the person to maintain control and return for the next planned session.

Beginner Interval Prescription: Build Capacity First

This level is appropriate for people who are new to structured exercise, returning after a long break, or transitioning from rehabilitation into independent conditioning.

Choose a low-impact activity such as a stationary bicycle, recumbent bicycle, elliptical trainer, pool exercise, or brisk walking on a predictable surface.

Beginner Session

Warm-up:Five to eight minutes at a comfortable pace.

Intervals:Perform six rounds of:

  • 30 seconds at a purposeful but controlled effort

  • 90 seconds at an easy recovery pace

Cool-down:Five minutes of gradually decreasing effort.

The harder interval should feel challenging, but you should remain coordinated and able to recover during the easier period. Begin with one interval session per week while continuing easier cardiovascular exercise on other days.

Intermediate Interval Prescription: Increase Sustainable Work

This level is for someone who already completes regular cardiovascular exercise without concerning symptoms and has developed a reasonable aerobic foundation.

Intermediate Session

Warm-up:Eight to ten minutes, gradually increasing pace or resistance.

Intervals:Perform six to eight rounds of:

  • One minute at a strong, controlled effort

  • One to two minutes at an easy effort

Cool-down:Five to eight minutes.

The goal is not to make the first interval your fastest. Try to keep your output relatively consistent across the session.

When pace, posture, pedaling mechanics, or breathing control deteriorates significantly, the interval may be too intense, too long, or supported by insufficient recovery.

Advanced Interval Prescription: Train Power and VO₂ Capacity

Advanced interval work is appropriate for experienced exercisers who have already developed consistent training habits and can recover reliably from harder cardiovascular sessions.

Advanced Session

Warm-up:Ten to fifteen minutes, including several short increases in pace.

Intervals:Perform four to six rounds of:

  • Two to three minutes at a hard but sustainable effort

  • Two to three minutes of easy recovery

Cool-down:Eight to ten minutes.

Another option for trained individuals is a short-interval format using 30 seconds of stronger work followed by 30 seconds of easier movement. Short intervals can produce substantial cardiovascular demand, but they should still be progressed gradually.

Advanced does not mean reckless.

Most people do not need repeated all-out sprints to improve cardiovascular fitness. High-intensity sessions also need to fit around strength training, longer endurance work, sleep, stress, work demands, and recovery.

Cycling Can Reduce Impact Without Eliminating Intensity

Cycling is particularly useful because resistance and cardiovascular intensity can be increased without the repetitive landing forces associated with running.

That does not make cycling stress-free. Seat position, handlebar position, resistance, cadence, hip mobility, knee alignment, and total training volume still matter.

For someone returning from a lower-extremity injury, cycling may allow the cardiovascular system to work harder while keeping impact lower. A 2026 review comparing running and cycling interventions found no clear difference in short- to moderate-term changes in VO₂ max, although the evidence was limited and did not prove that the two activities are completely interchangeable.

The practical lesson is that cycling can be a valuable conditioning tool, especially when running impact is not currently appropriate.

Recovery Is Part of Interval Training

Intervals create stress. Adaptation occurs when that stress is followed by adequate recovery.

Watch for signs that your program may be exceeding your recovery capacity:

  • Your normal warm-up suddenly feels unusually difficult

  • Your resting heart rate remains elevated

  • Your sleep becomes disrupted

  • Your legs feel persistently heavy

  • Joint pain increases

  • Your performance declines across several sessions

  • You feel irritable, depleted, or unmotivated

  • You cannot maintain normal movement quality

Most beginners need only one interval session each week. Many intermediate and advanced exercisers do well with one or two, depending on the rest of their training schedule.

More hard sessions are not necessarily better sessions.

When to Stop and Seek Medical Guidance

Stop exercising and seek appropriate medical guidance if you experience chest pressure, faintness, unusual dizziness, sudden weakness, an irregular or racing heartbeat that does not settle, severe shortness of breath, or symptoms that feel medically concerning.

Sharp joint pain, increasing neurological symptoms, loss of coordination, or pain that changes your movement pattern are also reasons to stop and reassess.

People with cardiovascular disease, metabolic conditions, uncontrolled blood pressure, recent surgery, significant balance problems, or unresolved injuries should receive professional guidance before beginning higher-intensity intervals.

Interval training does not have to be extreme to be effective.

A beginner may benefit from short increases in walking pace. A post-rehabilitation client may use a recumbent bicycle. An active older adult may alternate hills with easier walking. A trained cyclist may use longer intervals to improve aerobic power.

The exercise changes.

The principle stays the same:

Apply an appropriate challenge. Recover with purpose. Progress according to the person—not according to someone else’s workout.
